Overhead Squat with PVC
Sit-ups
Back-extensions
Pull-ups

Every 3 minutes for 24 minutes

45 seconds Max Effort Calorie Bike

This is a short work, high rest workout. You should be going HAM! You will have adequate time to recover each round.
